Waking up groggy is often less about how long you slept and more about when the alarm went off. Sleep runs in cycles of roughly 90 minutes, and being pulled out of deep sleep mid-cycle produces the heavy fog known as sleep inertia. This calculator works backward or forward from your reference time, adds the minutes you take to fall asleep, and returns the wake-up or bedtime options that land at the end of 4, 5 or 6 full cycles. The number beside each option is the total hours of sleep.
Why 90 minutes
Across the night, the brain repeatedly runs through a sequence of sleep stages, and one full pass through that sequence is a sleep cycle. The reference length is 90 minutes, though real cycles range from 90 to 120 minutes and change shape as the night progresses. That 90-minute figure traces back to the classic EEG studies of the 1950s and is still the number the American Academy of Sleep Medicine uses to describe sleep architecture.
A complete night runs 4 to 6 cycles — 6, 7.5 or 9 hours. The 5-to-6-cycle range is what lines up with official guidance: the Sleep Foundation recommends 7 to 9 hours per night for adults, and the AASM consensus statement with the Sleep Research Society recommends 7 or more hours on a regular basis. Four cycles is a short night: fine occasionally, poor as a habit.
The calculator also adds sleep latency — the time between lying down and actually falling asleep, which averages 10 to 20 minutes in healthy adults. Fifteen minutes is the default; change it if you know your own.
Sleep stages and sleep inertia
Each cycle passes through three non-REM stages (N1, N2, N3) and REM. Early cycles are heavy on N3, the slow-wave deep sleep responsible for physical recovery; later cycles, closer to morning, are dominated by REM, which supports memory consolidation and emotional regulation. That asymmetry is why cutting the last two hours of sleep costs you disproportionately more REM than an average two hours would.
Sleep inertia is the disorientation and slowed thinking right after waking. It is worst when the alarm interrupts deep N3 sleep in the middle of a cycle, typically lasting 15 to 60 minutes. Waking at the end of a cycle, in light sleep, is a far gentler exit — and that is the entire logic behind targeting multiples of 90 minutes.

Sleep hygiene that actually holds up
Timing the alarm helps little if the night itself is poor. The strongest single factor is consistency: keeping the same schedule seven days a week, including weekends, beats every other habit on the list. After that come bright light in the morning and dim light at night to anchor the circadian rhythm, a dark, quiet, cool bedroom, no caffeine within about eight hours of bed (its half-life is around five hours), and no relying on alcohol, which speeds sleep onset but fragments the second half of the night and suppresses REM.
One myth worth retiring: melatonin is not a sedative. It signals biological night rather than switching you off, works best for shifting the clock (jet lag, shift work) rather than for ordinary insomnia, and higher doses do not help, because brain receptors saturate at a few milligrams. Another: weekend catch-up sleep only partly repays sleep debt — recovery sleep improves some metabolic markers without normalizing hormonal and inflammatory effects of weekday loss.

Is it better to sleep less but wake at the end of a cycle?
Only within limits. Shifting your alarm by 15 or 30 minutes to land in light sleep can genuinely make the morning easier. Cutting a whole cycle to hit the timing is a bad trade — total sleep duration matters far more for health and performance than the exact moment you wake.
Why am I still tired after 8 hours of sleep?
Common causes are waking mid-cycle, fragmented sleep from noise, alcohol or reflux, and obstructive sleep apnea, which interrupts sleep dozens of times an hour without the sleeper noticing. Persistent unrefreshing sleep despite adequate hours warrants a medical evaluation, not a different alarm setting.
